How to Get Faster at BMX Racing

Every rider asking how to get faster at BMX racing is really asking seven smaller questions at once: is my gate start costing me the race, am I sprinting correctly, is my leg speed actually improving or just my max strength, is my gym work actually helping, am I recovering properly, is my fuelling right, and can I hold it together under race-day pressure.

Most riders chase one of these at a time, usually whichever one feels most broken that week. The riders who actually get faster treat all seven as one system. Here is how to work through each one, with the specifics.

1. Fix Your Gate Start First

The gate start is the single biggest lever on your lap time. It is not close. If you are getting left at the bottom of the hill, everything downstream of that (line choice, passing, race tactics) is damage control.

The two most common gate start faults are pedalling too early while your weight is still centred on the bike, and lifting the head instead of driving it forward. Both kill your leverage before the bike has even moved. 2. Train Sprints Specifically, Not Generically

A sprint session is not just riding hard. It is a maximal effort with full recovery between reps, built around four variables: distance, intensity, rest, and frequency. Get the rest period wrong (most riders take 30 to 60 seconds when they need 2 to 3 minutes) and you are not doing sprint training anymore. You are doing conditioning, which trains a completely different system.

3. Train Your Leg Speed, Not Just Your Strength

Leg speed and strength get lumped together, but they are not the same thing, and training only one leaves you half-built. Strength is how much force you can produce. Leg speed is how fast you can produce it, especially in the first three to five pedal strokes off the gate and through the transition onto the straight. A rider who squats big but has never trained turnover will still get out-gunned by a lighter rider who spins up faster.

This is the part most riders skip when they think about bmx leg speed training, because it does not feel like "real" training the way a heavy gym session does. It should be a dedicated block, not an afterthought bolted onto a strength day.

Three things build it:

High-cadence work. Short bursts (5 to 8 seconds) at maximum turnover on a light gear, full recovery between reps, on rollers or flat ground. The goal is RPM, not power output.

Overspeed drills. Light-gear downhill efforts or assisted sprints that force your legs to turn over faster than they can unassisted. This is how you teach the nervous system a new ceiling, not just how you condition the muscle.

Low-amplitude plyometrics. Fast, reactive, short-ground-contact work (ankling, quick-step drills) rather than the heavier jump work used for raw power in the gym. Different stimulus, different outcome.

The mistake that undoes all three: riding every session in race gearing. A big gear at low cadence trains grinding strength, which is valuable, but it will never build leg speed on its own, and a rider who only ever grinds will look explosive out of the gate and go flat by the second straight. Leg speed work needs its own sessions, its own gearing, and its own place in the block. 4. Build BMX-Specific Strength, Not Bodybuilder Strength

BMX is a power-to-weight sport. The goal in the gym is force output, not size. Add mass without a proportional increase in explosive power and your power-to-weight ratio drops, and so does your hill time.

5. Prioritise Recovery Like It Is Training

Power athletes do not recover the same way endurance athletes do, and BMX is a power sport. 7. Train Your Head, Not Just Your Legs

You can have the best gate start, perfect technique, and months of strength work behind you, and still lose the race because your head was not where it needed to be.
